Tofu is no longer just a staple of vegetarian cuisine. Nutrition experts say the soybean-based food is one of the healthiest sources of plant protein available, making it an excellent choice for vegans, vegetarians, and anyone trying to lose weight without sacrificing nutrition.
A typical 3½-ounce (100-gram) serving of firm tofu provides about 10 to 17 grams of high-quality protein, depending on the variety, while containing relatively few calories and little saturated fat. Because protein helps keep you feeling full longer, tofu may reduce hunger and make it easier to maintain a healthy weight.
The U.S. Department of Agriculture recommends adults consume about 5 to 6½ ounces of protein foods daily, depending on age, sex, and activity level. For most people, one serving of tofu (3 to 5 ounces) several times a week can be part of a balanced diet rich in vegetables, fruits, and whole grains.
Not all tofu is the same. Silken tofu is soft and creamy, making it ideal for smoothies, soups, dips, and desserts. Soft tofu works well in scrambled dishes, while firm and extra-firm tofu contain more protein per serving because they have less water. Their dense texture also makes them perfect for grilling, baking, stir-frying, and replacing meat in many recipes.
Beyond protein, tofu is rich in calcium, iron, magnesium, and manganese, nutrients that support healthy bones, muscles, and energy production. It also contains naturally occurring compounds called isoflavones, which research suggests may support heart health when eaten as part of a balanced diet.
Whether you’re trying to lose weight, build muscle, or simply eat more plant-based meals, tofu offers a nutritious, affordable, and versatile option for a healthier lifestyle.
